I will be posting the Ultimate PWO shake
A protein shake is not enough, you need more than that.
I will be posting it some time today, after my work.

Here we go the Ultimate PWO Shake !!!
1) Mix 50 % of your carbs from Dextrose, and 50 % from Maltodextrin 2) 50 grams of whey protein 3) 1 liter of water 4) Scoop 5 - 10 grams of creatine, consume it along with shake immediately
15 - 20 mins later 1) scoop out 5 - 10 grams of glutamine and consume 2) take vitamin C / E
Continue sipping the PWO during 45 - 60 mins

agree thats a good PWO shake. the dextrose and maltodextrin are impt high GI carbs to quickly replennish muscle glycogen.
I do see quite alot of people eat banannas after training. This is not as good because fructose from fruits has a tendency to replenish LIVER glycogen instead of muscle glycogen so its not as good for immediat recovery. but of course fruit is better than nothing:)

Agree on the fructose part, but the fructose in real fruits are very low and should not be ommitted as part of your diet. Furthermore, a little spike in insulin PWO isn't that bad since it helps in the delivery of nutrients.
The killers are high fructose/corn-syrup fruit beverages, and even cereals found in all MAJOR supermarkets. ;D
